Three full-body days a week with a rest day between each. Everything is a machine or a dumbbell to begin with. The only goal is that you are still here in eight weeks.

The week

Every session, in order. Each slot is a movement pattern rather than a fixed exercise — Creed picks the version your gym can actually do, and swaps it the moment something is taken.

First Week: Day One

Five moves. Learn them, don't load them.

    Goblet squat. Learn the depth before you learn the weight.

    Dumbbells. Easier to bail out of than a barbell.

    Barbell Row 3×10-12

    Machine or cable. Pull, pause, release slow.

First Week: Day Two

Hinge, press, pull. The other half.

    Dumbbell RDL. Hips back, not knees forward.

    Seated with dumbbells so the low back stays out of it.

    Lat Pulldown 3×AMRAP

    Assisted machine or a band. Full hang every rep.

    Feet shoulder width, mid-platform.

    Slow up, slower down.

First Week: Day Three

Single legs, incline press, and a carry.

    Hold a rack for balance if you need to. That's allowed.

    Match your press volume. Always.

    First time your hamstrings work on their own.

Run it with someone.

Start it once and every session arrives built from what your gym has, with the weight you lifted last time already in the box. Creed shows you which of your friends are on this one and how far in they are — and the week only counts when you both train.
